March/April 2009 News*Run 9 How Do You Drink Water During a Race? by Blaine Moore A question that I have seen on a few forums is how to drink water during a race or during training runs. Knowing when you need water, and how often to drink it, can make or break your race whether you are in the race or still preparing for it. Especially if you do not have a lot of practice at it, you will need to train yourself how to drink on the run or else find a method that will work for you and allow you to stay hydrated.

Training Runs During training runs, you don’t really need to worry about drinking anything while you are running if you are well hydrated at the start of the run and are running for less than an hour. Depending upon conditions, you might be able to go for 90 minutes or so without drinking anything extra. Alternatively, you might only be able to go 30 minutes safely. It all depends upon the environment you are running in that day and your own physiology. If you are not sure if you are well enough hydrated, then assume that you are not. On training runs, I will have water when it is convenient but I do not go out of my way to make sure that there is water available unless I am running over 2 hours or unless it is going to be a really hot day and I am running more than 60-75 minutes or so. Anything shorter than that and on cooler days, then I will just make sure that I have water waiting for me when I am done. I do drink it when it is available, of course, and if I am doing any kind of speed work then I will try to make it available for between repeats. Racing During a race, I will usually take water at most (if not all) of the aid stations. I tend to run through them. If you pinch the sides of the cup together, you can make a smaller hole to pour the water out of on one side, and a hole to allow air into the cup at the other. This lets you drink the water without spilling it all over yourself or doing your best impersonation of a drowning person. If you carry your own water, then a sports cap will make it a little easier for you to pour the water into your mouth and drink small amounts at a time. Running through water stops and aid stations is an acquired skill; if possible, have somebody out with some water on a training run or run a small race where you can practice if you want to get really good at it. Slowing down or walking is a perfectly good option, especially in a long race. The faster that you can keep moving during a race, though, the better that your time is theoretically going to be. Do not sacrifice your race by trying not to lose a few seconds if you have not yet gotten the knack for drinking on the run, but do practice during your training runs so that you can see how much or how little that you need to slow down when you get to the water stops. Tips and Strategies If there are trash barrels out, please try to throw your cup into the trash so that the volunteers don’t have to collect it and so that another runner doesn’t slip on it. This was a big problem when I ran the New York City Marathon. Be sure to watch out for flying appendages when you are going through a water stop, both from your own body and from those around you. When you are racing, if you only have enough water in your cup to drink or to pour on your head, always opt to drink it. Drinking the water is more effective at cooling your body down than pouring it on your head. If it is really hot and you have enough water to do both, then go for it. When I get a full cup at an aid station (8 to 10 ounces+, say) then I will usually take a sip and then pour the rest on my head and face. Or, since it is full, I will just let myself spill the water on my face and chest as I drink it and call it good. That works too. You should try not to drink too much water at once when you are running or right after you get done running; instead, aim at drinking a little water spread out over a short period of time. Drinking too much water at once can dilute your blood, which can lead to faster excretion of the water by your kidneys. Taking half of an hour after your run to drink that 30 ounces of water will probably do you better than drinking it all at once as soon as you are done. Gel Packs and Food If you are going to be consuming gel packs or any other kind of food during your race, then I recommend that you slow down a little. I never try to take a gel pack or eat while I am running at or near full speed because accidentally inhaling your food and then coughing it out of your nose is not a very pleasant sensation. I also recommend waiting until you are approaching an aid station if you do not carry your water with you so that you can drink some water after consuming the gel pack or food. Water will help you digest whatever you ate so that you can actually use it for fuel, and it will also help keep your stomach from getting too upset. Practice makes perfect I can not reiterate enough how important it is to practice. It is not a difficult skill to master, but it can take a little while to get the hang of drinking on the run. When you try to run too fast and drink water at the same time, you will choke yourself and wind up having to stop and heave until you can clear your windpipe. Make an effort to have somebody holding water for you on a training run, or run a few short races before you get to your goal race. During these practice races, if there is enough water for everybody then double back and go through a water stop twice. I never would have thought of doing that until a man I met after the Boston Marathon this year told me that he ran through the Wellesley Tunnel twice. I wish that I’d been that brilliant! Remember to pinch the cup, and slow down enough to keep from choking. As you get better, you will be able to stay closer to your race pace while drinking the water, until eventually the real trick will be grabbing the cup of water without spilling it on the volunteer handing it to you! And don’t forget to toss your empty cup into a trash barrel or off the side of the course to make it easier for the volunteers and safer for your fellow runners. Mid Winter Race Photos. . .

It was great to see so many old friends at the 30th Annual Awards Dinner on January 17th. Thank you for the invitation to attend and speak, and for the beautiful award. Very few running clubs in the entire country get to celebrate 30 years of service to its running community. That, together with raising over two million for local charities thru races, is truly amazing. This is a great effort by every club member for the past 30 years. Thank You!

I look forward to writing a coaching column in the coming year. Hopefully, I can help improve your running/racing/training and motivation. My column will be geared towards the “new” inexperienced runner. I will leave the serious stuff to the Running Times and Runner’s World magazines. My previous success as a runner, and now a coach, comes from the “school of hard knocks” of road racing. I have learned from my mistakes of many years ago, and don’t allow my runners to make those same mistakes. The key to my success is making sure my runners stay healthy and motivated. Running is a very simple sport, the keys to success are: motivation/health/patience. Bad decisions in any of these areas will develop into injury or sickness, then time off from training, and not being able to maintain your Distance Base. MOTIVATION

The longest journey begins with the first step: you need to be motivated for that to happen. The best motivation is your own training schedule. Put it right on the kitchen wall so you see it all the time. Your training schedule needs to be realistic and in perspective to your available time to train and your level of ability. Develop a 30 day schedule, with enough rest days to allow your body to recover properly and build strength. At the end of 30 days, write another schedule based on how you feel and what goals you may have. Do not add a lot of miles, just what you feel you can handle in time and strength. The goal is another 30 days of training to continue your Distance Base and maintain your motivation. HEALTH

A basic and simple principle of getting stronger to improve your endurance is first to stress and then rest your muscles. Remember, rest is as important as the stress in this process. Muscles will rebuild stronger than before only if they are given sufficient rest. Most runners stress themselves with speedwork, races, long runs or weekly mileage increases. Then, without adequate rest, they find themselves sidelined with an injury or sickness. At least two days a week I have my runners do what I call “recovery days.” This is always after a hard workout or race. Recovery day running is slow and easy, and always done alone. Easy running causes a gentle circulation of blood, oxygen, and nutrients, which speeds the recovery and strengthening process. This simple way of training keeps you strong, healthy, and motivated. PATIENCE

The key to success, for any runner at any level of ability, is being patient. Most runners want and expect success too soon. You can only be as fast as your body strength will allow. It takes time to build your Distance Base. Be patient with your training schedule, and do not rush into racing until you feel strong enough. Being patient covers many areas that can hurt your health and motivation. Example: Let’s say you ran a hard 5K on Sunday. It takes 48-72 hours for your body to properly recover from that race. If you run “recovery days” on Monday and Tuesday, and run alone, you will feel very good the next day and motivated for a quality workout. But, if you run with friends on Monday and Tuesday, you will have run too fast and not allowed your body to recover properly from the 5K. Do you think you would be very motivated to run a quality workout the next day? The key is being patient and having focus. The focus is what’s best for your health and motivation. Next issue: Proper techniques of uphill/downhill racing. Running your first 5K/10K. Ziggy

It was also discussed that MTC “Bucks” will be better tracked. Ward, and Chris as he assumes the treasurer duties, will oversee this program. NewsRun: The January issue is being printed and will be out to the public any day now. There were delays with the last issue. Roland has discussed with the printer. Roland also reported our bulk mail account with the post office is depleted. Mark will stop by the post office and replenish the account. Roland would like articles from anyone for the next edition. Roland also needs “field reporters” and help with race results. Mark will mention this in all club messages and Roland will place a “help wanted” ad in the next NR. Race Committee Report: The Jingle Bell 5k was a challenge this year with the major snow event and double booking of the Freeport HS. But it went off without any major issues. The race generated $739.00 for the club. The Turkey Trot was also a great success. The Wayside Soup Kitchen received over 20 turkeys, 1000 lbs of food and a check for $500.00 from the MTC on a very very cold day. The Long Creek Youth Development Center also received over 75 shirts donated by runners. Michelle Durgin takes over as the RD in 2009. The next race is the MWC. Membership: Bonnie has handed over duties to Kathy Bowe. The 2009 renewal is well underway. Kathy had no immediate needs to complete her duties. Website: The new website launched and feedback has been great. The on-line store is not up yet. It was decided that the new membership forum can be used by non-members also to generate more activity, Bob will contact Becky on the changes needed. Constant Contact will be used to manage “all Members” emails in the future. The present program is difficult to use. This will represent a monthly cost of $20-$30 to the club. Coaching: Bob Brainerd will be coaching up in Auburn again. The Board voted and approved $1,500 for the Portland based running group organized by John Rogers once again. The board asked that the group sets up as much actual “track” time as possible. Special Events: The annual Awards Banquet is coming together well with Mark leading the charge this year. It is a real bargain at $15. The actual club cost is $25.75 per person. Mike B has ordered the awards. Ron P has agreed to be the MC. The Spirit of the Marathon movie will be shown. Mark will ask Ziggy to say a few words at the banquet as he was the founder, 30 years ago. The VP was asked to set up a Handicap Run in March or April. Clothing: Tracy has ordered more Large and XL Men’s singlets and women’s smalls, the shorts are not a big hit and we are talking about going with a different clothing brand in the future. Tracy is also looking into other items such as vests, hats, gloves, etc. Odds and Ends: Derek suggested that in an effort to get our “colors” shown, we incent runners with a gift/or other incentive at a road race for wearing their club singlet. Mark will ask members to run with their colors at the 10 Miler, Derek will be the spotter and make the award. 3 Boston Marathon entries have been given to the club, members can write to the board saying why they feel that should run the 113th marathon. Two are to be awarded to members, one is designated for a Board Member. Mark described in detail duties of each board member , everyone was given the written information for discussion. The Fyalka scholarship program, and scholarships in general was discussed. It has been difficult to manage this program. The topic was parking lotted until the next meeting, however the Board was leaning towards focusing on youth track teams and youth healthy activity programs. Francis Bauer

March/April 2009 News*Run 27 Mike’s Travel Guide: Places, Races, Faces... Cox Marathon, Half Marathon and 5K by Mike Brooks May 4, 2008 Providence, RI

I picked up my race packet and checked out the small expo and start line the day before the race. Providence is about an hours drive from my brother’s home so I decided to stay with him the night before the race. My brother and I drove down to the start together. He decided to go to a casino and meet me at the finish line. This was the first year for the marathon and there were several problems. It was raining pretty hard and they would not let the runners inside the college campus to stay dry. There was a bus shuttle for this point to point race and the race start had to be delayed for about ten minutes for the last bus to arrive. This would not have been so bad, but it was pouring by now. There were very few porta potties at the start and the runners were not happy about this either. The Marathon and Half start together. Chip timing is used. I was in my usual position: in the back of the pack. By the time I got to a few of the first water stops there was nothing left to drink. Parts of the beginning of the course were rough pavement, but this got better and the scenery also improved after some miles had passed. This is a hilly course mostly on city and suburban streets with a nice four mile stretch of scenic, flat, bike path between miles 16 and 20. The race ended in downtown Providence. There was plenty of food and free massages at the finish. They were presenting awards when I finished and they had no medals at the finish line. I asked around and found them over by the awards ceremony. There were other runners coming in and no one was telling them about the medals except me. Portland runner Blaine Moore was over by the food and awards area when I asked him how he did. Blaine’s answer was a modest “I won the race”. I practically had to pry this out of him. If you go to www.marathonguide.com you will see a lot of negative comments about this race. Please remember this was a first time event and the course will be quite different starting in 2009. It will start and finish in downtown Providence and I am sure they will do a much better job. One reason for me saying this is because I talked with some of the volunteers and they seemed like a dedicated bunch willing to work to make this a better race. Brother Walt met me at the finish line. After I ate and said farewell to a couple of runners I ran the last part of the race with, we headed for the car. I asked Walt how he did at the casino and he answered “OK”. He opened up his wallet and showed me the eight one hundred dollar bills he had won. My wife Denise has done the same thing on at least two occasions. She won while I ran the Mardi Gras marathon and while I was doing the Tahoe Triple marathon. Neither brother Walt or wife Denise bought me a drink or dinner, nothing, that’s a big fat 0! Denise even told me not to hang around her when she is gambling because I bring her bad luck. Well I would switch from running to gambling but I always lose. Call me a dreamer but I guess there is always that itty bitty chance one of these tight wads will buy me a beer or something the next time they win while I run. Providence has more attractions than the nearby casinos. Much of the city has Jeanne Peckiconis, Mike, and been refurbished and nearby Newport is a beautiful city with its many mansions that Sara Miller are open to the public and the cliff walk.

Lake Wobegon Trail Marathon Tim Tam 50K, Mothers Marathon and World St. Joseph, Minnesota Championship 11 Miler May 10, 2008 May 11, 2008

I met my brother Walt at Logan airport and we flew a direct flight into Minneapolis/ St. Paul. It was less than a two hour drive to St. Cloud which is near where the point to point marathon finishes. We had dinner and a few beers at a local brew pub. There was not much to see locally, so no sightseeing here for us. This was a first time marathon limited to 100 runners. The race is point to point and they bus you from the finish line to the start. The start is in the small town of Holdingford and it finishes in St. Joseph. The entire course is on a paved rails to trails path which is flat except for a few gradual hills. This is a scenic course of farm, forest and passing through a few small towns. There were plenty of aide stations on the course. It was in the 40’s at the start and cloudy. It started raining around mile 18 but by then it was about 60 degrees. The first 20 miles I ran off and on with different friends from the 50 States Club which made this race all the more enjoyable. Pizza, Pepsi and plenty of other food was at the finish along with a nice finisher’s medal. I really enjoyed this race because of the scenic and easy course, plenty of friendly volunteers and the low key atmosphere of the race. The Race Director did a great job pulling off this first time marathon without a single flaw. After a quick change of clothes it was off to Iowa. It was 275 miles to Ames. It rained all the way and took us four and a half hours. After checking into the Comfort Inn and a shower it was off to Happy Joes Pizza. I had eaten here before when I did the 50K a few years ago. The 32 oz. draft beer for $4 and food was as good as I remembered.

28 News*Run March/April 2009 This is another low key race. TimTam stands for “this is more than a marathon”. Mothers can run the marathon free and I don’t think there is another 11 mile race, so that is why they call it the championship race. I arrived at the start area at 6:10 and the R.D. let my friends and I start early. The course is mostly in a park with a 3.5 mile loop then a 2 mile L shaped out and back. You keep repeating this course until the distance you are doing is reached. There are three aide stations on the course and what they have varies from year to year. It was 45 degrees, cloudy and extremely windy when we started the race. Branches were falling out of the trees and the wind chill made it feel like 20 degrees. Between the three races there were about 100 runners. I enjoyed seeing my friends as we kept going by each other in opposite directions. I ran the entire race with a friend who kept me from getting lost due to all the turns on the course that were poorly marked. Several people did get lost but only briefly. This is a fairly scenic course with some small hills. The highlight of the race for me was watching six deer and a bunch of horses running around in a large field. The horses where following the deer. This went on for at least 5 minutes, then the deer all jumped over a fence, stood there for a moment like they were waiting for the horses to follow and then went back into the woods. You could tell they were having a good time playing this game. By the time I finished it warmed up into the 60’s and was sunny. The entry fee for this race figures out to $20 including membership into the Ames Running Club, for this reason you have to pay extra for a wind breaker if you want one but you do get a cow bell for finishing. There are also joke prizes on a first come, first serve basis. I got a golfing trophy last time and a kitchen cabinet door for a “door prize”. The last time I ran this race I liked the course much better because it started and finished in the same place but you ran out into the countryside for most of the race. It is an okay race but with nothing much to do in the area I will not be doing it again. After a shower and a few hours in the motel pool and Jacuzzi we went to the Hickory Park restaurant for some excellent barbeque ribs. If you go to Ames and like ribs try this place, you won’t be disappointed. It was a pleasant 200 mile, 3 and a half hour drive back to MSP. If you are at the MSP airport, Terminal C, Maui Taco is a very reasonably priced place to eat and you can get a beer right next to it. Beans and rice are what I like here. Ames to MSP, an on time flight back to Boston, bus ride to Portland and 45 minutes to Danville made for a long day but a good one. This trip went well like most do. We did not do much sightseeing but drove and ran through some nice country. I met friends at both races, met some other nice people and enjoyed running both races. I did like the Wobegon race better than Ames but I am glad I did both. Lake Waramoug 100K ,50 Miler and 50K April 20,2008 Preston, CT Ron Paquette and I have been traveling down to this race since our friend Carl Hunt took over as race director four years ago. We usually meet him at the race site, help set up a couple of tents and then head to his home for an excellent pasta dinner. Before and after dinner we work on putting up race packets and loading up all the food and supplies needed for the next day’s ultras. Ron’s wife Donnajean, Carl’s family, and a friend from Georgia also helped. We were up at 4:00 am and out the door at 5. After dropping off supplies at the aid stations around the lake we worked registration and passing out race packets. All the races start at the same time and do multiple 7 plus mile loops around the lake with different turnarounds depending on the distance you Can you believe I got beat by this guy? are running. DJ, Ron and I did the 50K. The weather was good, 45 degrees at the start, a little windy and sunny. It warmed up to about 60 degrees by the time we finished. We ran one year where it rained so hard it set a state record for that much rain in that period of time. Ron and DJ ran together the entire race. I ran with different runners I know and by myself about half the time. There is plenty of ultra food and drinks along the course with the start/finish aid station having just about anything you could possibly want, including a 6’ sub or two. This is a scenic course with a few hills. It is all paved with light traffic, but some narrow spots where you have to pay attention to traffic. All three races have less than 100 runners total. There is a 12 hour time limit for all races but you can change to a shorter distance if you want. There is plenty of food at the end, you get a nice t-shirt , finisher’s medal and this year everyone got a CD with about 100 pictures taken during the race. I would consider this an easy course for anyone who wants to try a 50K, even though the hills seem to get bigger with every loop. Ron, Donnajean and I all had a good time socializing with the volunteers and many of the runners before, during and after the race. This is a race where we always know many of the runners and volunteers. This is one of the oldest ultras in the country and Carl, along with his family and volunteers, do an excellent job with it. I hope you can join us next year.

Ten Day Run/Walk/Crawl for Camp Sunshine April 22nd to May 2nd, 2009 As some of you know I have done several fundraisers for Camp Sunshine. On April 22nd I will start what I hope will be my longest run ever. My goal will be 500 miles in ten days. This is just under two marathons a day which will be quite a challenge for this 63 year old, overweight , back-of-the-pack runner. The only way I will even have a chance of doing this is if I stay motivated during the race by raising money for Camp Sunshine. The more donations I can get, the more motivated I will be. Camp Sunshine helps children who are terminally or severally ill and their families. Go to www.tendaysforsunshine.org to follow the race day-by-day , learn more about Camp Sunshine and to make a donation. Make a dollar amount donation or donate as little as a few cents a mile to make it more interesting for you, and make me work harder to get in as many miles as possible. Remember, I do not think this 63 year old, overweight runner will get even close to 500 miles, but the more you donate the harder I will try. Mike Brooks March/April 2009 News*Run 29 Group Runs... 30 News*Run March/April 2009 Doctors Corner : Race Day Health & Safety by John Colianni, M.D. No one ever expects to have an injury or medical emergency on race day. By taking several basic precautions, you can keep yourself healthy and having fun. However if tragedy should strike, there are some prior preparations that will help the medical team at the race provide you with optimal care. Here are several tips that you can follow for your next race: As part of your pre-race routine, be sure to read through any medical information that comes in your race packet. Often times, the race medical information includes descriptions of typical environmental conditions to expect. Bear in mind that unseasonable weather does occur at any time of year. Always check updated weather reports prior to leaving for the race in order to plan your clothing choices. Due to extreme weather, races have had to be postponed, delayed, or cancelled to protect runners’ safety. Race maps will usually display the location of water stations to help guide your race preparations. While it is important to stay hydrated, the dangers of over-hydrating in longer, marathon-distance races are very real. Over- hydrating can cause dangerous lowering of your blood salts (also known as hyponatremia) if you drink excessively during a race. You should take fluids during a race only when you are thirsty. If you feel dizzy, confused, lightheaded, or have severe cramping during a race, you should go to the nearest first aid location for assistance. In addition to maintaining proper hydration, it is important to take on calories during a race lasting longer than an hour. As an example, a normal-weight individual can burn over three thousand calories during a marathon. Be sure to eat a good meal at least two hours before the start of the race. There are many individual differences and preferences for pre-, intra-, and post-race nutrition. It is best to experiment with what food program works best for you during your training sessions, so that come race day you have a regular routine. Writing your name, address, phone number, medical history, current medications, allergies, and emergency contact person’s telephone number on the inside of your race bib will assist the medical team if you need emergency aid on race day. Make certain that your emergency contact person knows your race number. It is best to make arrangements to meet family or friends at a designated location past the finish line after the race.
